The eating principles
The plan leans into DASH without pretending your gut is a spreadsheet. You are building a pattern, not passing a purity test.
DASH direction
More vegetables, fruit, oats, whole grains, beans, nuts, fish, chicken, yoghurt and lean proteins. Less sodium, red meat, processed meat, sweets and added sugar.
UC throttle
Ramp fibre slowly. Prefer cooked vegetables. Peel fruit when needed. Be cautious with raw salad, skins, seeds, bran-heavy foods and large legume portions.
Winter sustainability
Soups, stews, tray bakes, oats, rice bowls and simple family meals. Warm, repeatable food beats heroic short-term dieting.
July fibre ramp
Only add one meaningful fibre upgrade every 3 days. Do not combine oats, lentils, brown rice, raw salad and seeds all at once.

Add 1 quarter cup cooked lentils to soup.

UC traffic light system
Use this as a daily adjustment system. The plan is allowed to bend before your gut forces it to break.
Green day
Normal gut. Use the plan as written. Prioritise cooked vegetables, oats, soups, lean protein, yoghurt and fruit.
Amber day
Sensitive gut. Choose white rice, sourdough, potato or refined pasta. Use peeled, cooked vegetables. Skip legumes, nuts, seeds, raw salad and spicy food.
Red day
Flare-ish symptoms. Keep food simple: rice, toast, eggs, chicken, fish, potatoes, bananas, applesauce and broth-style soups. Seek medical help for escalating symptoms.

Week 1 • 1 to 5 July
Reset and settle. Remove the obvious offenders first, without overloading fibre.
